The long run is the most difficult workout that I do. That being said, this style of conducting long runs helped me lower my marathon best from 2:43:36 to 2:19:35. Yes, running slow during your long runs is essential too. Remember, you need to build your endurance, burn fat and spend more time on your feet. That being said, if you have a specific goal time in mind then you have to improve your body's lactate tolerance.
The training plans and running courses I have created focus on this philosophy. In addition, the runners who have invested in them have made significant gains in their fitness, confidence and race times. The reason being is they are spending a higher percentage of their weekly volume training at or below goal race pace.
Longer Tempo Runs
Tempo runs, also know as anaerobic threshold efforts, are key to teaching the body to clear lactic acid effectively. Remember, if you run too aerobically for too high of a percentage of your weekly volume you will be an outstanding, long, slow runner. The vast majority of runners around the world have a specific time they want to run for their chosen distance.
Running easy doesn't recruit fast twitch muscle fibers. Fast, anaerobic training does. No, it isn't easy but the longer you can spending training at 88 to 90% of your maximum heart rate, the better. The reason being is you will improve your body's lactate tolerance.
In addition, the end result will be you can sustain race pace longer than your competition. Also, you will slow down less than your competition. Again, the end goal here is to train smarter, not harder. How many hard working athletes do you know who still miss their goal race times?
Run Longer
Easier said than done I know. That being said, the longer you can spend on your feet the greater your endurance will be. Are you training for a 10K? What has the longest run you have done in the past? 7 miles? 10? How much stronger do you think you'd be if you consistently ran longer than 12 miles? Double the distance of your race or longer? So, running longer is also key to running more economically (efficiently).
Speed Development
Speed matters no matter what your chosen distance is. Vo2 max training is essential in order to get your goal race pace to feel easier. Again, the overall goal is to teach the body to burn fat at race pace and conserve what it has less of, carbohydrates. You do that by stressing the anaerobic systems of the body adequately. In addition, paying attention to recovery during your easy days. Remember, the benefits of the hard work you put in today will be seen many weeks from now.
So, you have to be patient when it comes to improving your speed. Training at your Vo2 max effort means you are running anywhere from 95 to 100 percent of your maximum heart rate. We can only speed a few seconds to only a few minutes at these intensities. That being said, they are essential in order to get your goal race pace to feel more moderate. One, Vo2max and sometimes two (depending on the athlete's maturity) workouts should be conducted per week.
